Weight Loss for Men: How to Lose Belly Fat and Keep It Off

Quick answer: Men lose weight best with a steady plan, not a crash diet. Eat about 500 to 600 fewer calories a day by cutting sugary drinks, sweets, fried snacks and oversized portions of roti and rice; include protein at every meal; walk briskly for at least 150 minutes a week and do strength exercise twice a week; and sleep 7 to 8 hours. For Pakistani men, a waist of 90 cm (35.5 inches) or more is a warning sign even if your weight looks normal, so ask a doctor to check your blood sugar, cholesterol, blood pressure and liver.

Many men only notice their weight when a belt needs a new hole, a shirt pulls at the buttons or a routine blood test comes back with a warning. Men tend to gain weight around the belly, and in South Asian men that belly fat is linked to diabetes and heart disease at younger ages and lower weights. The good news is that belly fat responds well to a clear, consistent plan.

Why do men gain belly fat?

  • Where men store fat: men naturally store more fat inside the abdomen, around the liver and other organs (visceral fat), rather than on the hips and thighs.
  • Desk jobs and long commutes: many men sit for most of the day and feel too tired to exercise in the evening.
  • Late, heavy dinners: a large meal of naan, rice or biryani late at night, followed by sleep, is a common pattern in Pakistan.
  • Sugary chai and cold drinks: a 500 ml regular soft drink has around 200 calories, and the sugar in several cups of chai adds up quickly.
  • Fried snacks and eating out: samosas, pakoras, parathas and fast food are easy to overeat.
  • Poor sleep and stress: both raise hunger hormones and cortisol, which encourages fat storage around the middle.
  • Age and hormones: muscle mass and testosterone fall slowly with age, so the same diet leads to more fat after 40.

Why belly fat matters more for Pakistani men

Belly fat is not just about how you look. Visceral fat releases substances that raise blood sugar, blood pressure and cholesterol, and it drives fat build-up in the liver. South Asian men tend to develop type 2 diabetes and heart disease at lower weights and younger ages than white Europeans, and Pakistan has one of the highest rates of diabetes in the world, according to the International Diabetes Federation.

That is why doctors use lower thresholds for South Asian adults: a BMI of 23 or more counts as overweight, and 27.5 or more is in the obesity range. Read more about BMI for South Asian adults and how insulin resistance drives weight gain.

What waist size is healthy for men?

Measure your waist halfway between your lowest rib and the top of your hip bone, after breathing out normally. Your trouser size is not your waist measurement, because trousers usually sit below the belly.

  • Waist size: for South Asian men, a waist of 90 cm (35.5 inches) or more raises the risk of diabetes and heart disease, according to the International Diabetes Federation.
  • Waist-to-height ratio: keep your waist to less than half your height. At 175 cm tall, that means a waist under 87.5 cm. NICE classes a ratio of 0.5 to 0.59 as increased health risk, and 0.6 or more as high risk.

A practical diet plan for men in Pakistan

You do not need special diet food. The aim is a steady calorie deficit, enough protein to protect your muscle, and meals you can keep eating for months.

Meal Example
Breakfast 2-egg omelette with onion, tomato and green chilli, 1 whole-wheat roti, chai with little or no sugar
Mid-morning A fruit such as an apple or guava, or a handful of roasted chana
Lunch Chicken or daal salan made with less oil, 1 to 2 roti, a big plate of salad and some raita
Evening Chai without sugar and a small handful of nuts, instead of samosas or biscuits
Dinner (before 9 pm) Grilled chicken tikka or fish with sabzi, and 1 roti or a small portion of rice

Simple swaps that make a big difference:

  • one plain roti instead of a paratha, which can have about twice the calories
  • water, lemon water or lassi without sugar instead of cold drinks
  • grilled or baked tikka instead of fried, and less oil in every salan
  • half a plate of biryani with salad and raita, rather than a full plate
  • a 10 to 15 minute walk after dinner instead of going straight to bed

The best exercise for men to lose belly fat

Sit-ups alone will not burn belly fat, but exercise reduces it as part of overall fat loss.

  • Walk more: aim for at least 150 minutes of brisk walking a week, such as 30 minutes on five days. A morning walk in the park or a walk after dinner is a good start.
  • Build muscle: the World Health Organization recommends strength exercise on at least two days a week. Push-ups, squats, lunges, planks and resistance bands at home all work, and gym weights are a bonus.
  • Move through the day: take the stairs, stand up every 30 to 60 minutes and walk while you are on phone calls.

If you have joint pain or heart disease, or have been inactive for years, start slowly and check with a doctor first.

Testosterone, sleep and weight

Excess weight, especially around the belly, can lower testosterone, and low testosterone makes it easier to gain fat and lose muscle, so each makes the other worse. Losing weight often improves testosterone levels naturally.

Loud snoring, pauses in breathing at night and feeling sleepy during the day can be signs of obstructive sleep apnoea, which is more common in overweight men and makes weight loss harder. Both are worth discussing with a doctor.

Avoid these shortcuts

  • Fat burner pills and herbal slimming products: some sold online have been found to contain hidden medicines, including ones withdrawn because of heart risks.
  • Crash diets and skipping meals: you lose muscle as well as fat, and the weight usually comes back.
  • Weight loss injections without a doctor: these medicines need a proper assessment, careful dose increases and monitoring.
  • Detox drinks and totkay: lemon, honey or saunf water will not melt belly fat.

When should men see a doctor about their weight?

Book a check-up if:

  • your waist is 90 cm or more, or your BMI is 27.5 or more
  • you have high blood pressure, high blood sugar, high cholesterol or fatty liver on an ultrasound
  • you snore loudly or feel sleepy during the day
  • you have low energy, low libido or erection problems, which can be early warning signs of diabetes or heart disease
  • you have a family history of diabetes or early heart attacks
  • you have tried to lose weight several times without lasting success

A doctor can check your blood sugar (HbA1c), cholesterol, liver function, thyroid and, if needed, testosterone, and treat the cause. For some men, GLP-1 based medicines can help alongside diet and exercise, but only after a proper consultation. Frequently asked questions

How can a man lose belly fat fast?

There is no safe shortcut. A steady calorie deficit, protein at every meal, brisk walking, strength exercise twice a week and good sleep start reducing belly fat within weeks. Most men can safely lose around half a kilo to one kilo a week.

What is the best diet plan for men in Pakistan?

A balanced desi diet with smaller portions of roti and rice, plenty of sabzi and salad, protein such as eggs, daal, chicken and fish, and very little sugar, fried food and cold drinks. Sticking with it matters more than finding a single best diet.

What waist size is healthy for Pakistani men?

Under 90 cm (35.5 inches) is the usual target for South Asian men, and ideally your waist should be less than half your height.

Does low testosterone cause weight gain in men?

It can contribute, and excess weight can also lower testosterone. Losing weight often improves testosterone levels. A doctor can check your levels if you have symptoms such as low energy or low libido.

Is walking enough to lose belly fat?

Walking helps, especially with a healthy diet. Adding strength exercise twice a week protects your muscle and improves results.

Which medicine is best for weight loss for men in Pakistan?

No single medicine is best for everyone. GLP-1 based medicines can help suitable men alongside diet and exercise, but they must be prescribed and monitored by a doctor after checking your health. Avoid fat burners and unregistered products.

Pet ki charbi kaise kam karein?

Rozana kam az kam 30 minute tez walk karein, hafte mein do din warzish (push-ups, squats) karein, cold drinks, chai mein cheeni aur tali hui cheezein kam karein, aur roti aur chawal ki miqdar ghatayein. Sirf pet ki warzish se charbi kam nahi hoti. Agar kamar 90 cm se zyada hai, to doctor se sugar aur cholesterol ka test zaroor karwayein.

The bottom line

Belly fat in men is common, but it is not harmless, especially for South Asian men. Small, steady changes to food, movement and sleep work better than any shortcut. If you want a medical plan built around your work and your health, book a private online consultation with Dr. Alia.
